Warm up:
Tabata: Mtn climbers
10 knee hugs with hip opener
10 runners stretch
10 inchworm
10 Samson stretch

Skill/strength:
Bloody abs - 5 min 30 sec each
Leg lifts
Plank hip touch

Workout:
Run 10 min
50 bent over rows (use a weighted backpack or dumbbells or a water jug)
100 push ups
150 squats
Run 10 min
